How does travel affect sleep?
Travel disrupts sleep through multiple mechanisms: jet lag (circadian phase shift), the 'first night effect' (brain stays partially alert in unfamiliar environments), altitude changes, dehydration, schedule disruption, and environmental differences. Your body adjusts to new time zones at ~1 hour per day eastward and ~1.5 hours per day westward. Strategic light exposure and melatonin timing can cut adaptation time in half.
Travel-related sleep disruption goes beyond simple jet lag β understanding all the mechanisms helps you prepare and recover faster.
The First Night Effect
Even without time zone changes, the first night in a new place produces worse sleep: - One brain hemisphere stays more vigilant (measurable on EEG) - Evolutionary adaptation: monitoring unfamiliar environment for threats - Results in: longer sleep onset, less deep sleep, more awakenings - Usually resolves by night 2-3
Mitigation: Bring familiar items (pillow, pillowcase with home scent), use white noise, same pre-sleep routine as home.
Jet Lag by Direction
Eastward travel (harder): - Requires ADVANCING your clock (going to bed earlier) - Harder because it's easier to stay up late than fall asleep early - Adaptation rate: ~1 hour per day - 6 time zones east = ~6 days to fully adapt
Westward travel (easier): - Requires DELAYING your clock (staying up later) - Aligns with natural tendency to extend wake - Adaptation rate: ~1.5 hours per day - 6 time zones west = ~4 days to fully adapt
Crossing the dateline (>8 zones): - Body may adapt in "wrong" direction - Sometimes faster to advance rather than delay (or vice versa) - Worst jet lag: 9-10 hour differences (maximum misalignment)
Chronotype and Jet Lag
Lions (eastward advantage): - Already phase-advanced, so traveling east is less disruptive - Westward travel is harder (being forced to stay up late)
Wolves (westward advantage): - Phase-delayed biology handles westward travel well - Eastward travel is brutal (forced to advance an already-late clock)
Protocol by type: - Lions going west: pre-trip, delay bedtime 30 min/day for 3 days - Wolves going east: pre-trip, advance wake time 30 min/day for 3 days + morning light
Strategic Light Exposure
Light is the #1 tool for shifting your clock:
Eastward (need to advance): - Seek bright light in morning at destination - Avoid light in evening before travel - Pre-trip: morning light 30 min earlier each day for 3 days
Westward (need to delay): - Seek bright light in evening at destination - Avoid bright morning light first few days - Pre-trip: evening light exposure, slightly later bedtime
Critical rule: Light at the WRONG time can shift you in the wrong direction. The pivot point is your core body temperature minimum (~4 AM home time). Light before this delays; light after advances.
Melatonin for Jet Lag
- β0.5-3mg melatonin timed to destination bedtime
- βTake for 3-5 days starting arrival day
- βLow dose (0.5mg) is often as effective as higher doses
- βTiming matters more than dose
- βCombined with strategic light, can halve adaptation time
Altitude and Sleep
Altitude >5,000 feet (1,500m) disrupts sleep: - Reduced oxygen β periodic breathing during sleep - More awakenings, less deep sleep - Takes 2-5 days to acclimatize - Acetazolamide (Diamox) can help if prescribed
