What are the stages of sleep?
Sleep has 4 stages cycling every 90 minutes: N1 (light transition, 5%), N2 (light sleep with memory processing, 50%), N3 (deep/slow-wave sleep for physical repair, 20%), and REM (dreaming and emotional processing, 25%). You cycle through 4-6 complete cycles per night.
Sleep isn't a uniform state β it's a structured sequence of distinct phases, each serving critical biological functions. Understanding sleep stages helps explain why duration alone doesn't determine how rested you feel.
The Four Stages
Stage N1 β Light Transition (5% of night)** - Duration: 1-5 minutes - You're drifting between wake and sleep - Muscle activity slows, eyes roll slowly - Easily awakened
Stage N2 β Light Sleep (45-50% of night)** - Duration: 10-25 minutes per cycle - Heart rate and temperature drop - Sleep spindles (bursts of neural activity) consolidate motor memories - K-complexes protect sleep from external noise - This is where most of your night is spent
Stage N3 β Deep/Slow-Wave Sleep (15-20% of night)** - Duration: 20-40 minutes (longer in early cycles) - Delta waves dominate brain activity - Growth hormone released (physical repair) - Immune system restoration - Extremely hard to wake
REM β Rapid Eye Movement (20-25% of night)** - Duration: 10-60 minutes (longer in later cycles) - Vivid dreaming occurs - Brain activity resembles waking state - Body is paralyzed (atonia) to prevent acting out dreams - Emotional memory processing and creative problem-solving - Most concentrated in second half of the night
The 90-Minute Cycle
A complete cycle: N1 β N2 β N3 β N2 β REM β repeat.
But cycles aren't identical: - Cycles 1-2: Heavy on deep sleep (N3), short REM - Cycles 3-4: Less deep sleep, longer REM periods - Cycles 5-6: Mostly N2 and REM, minimal N3
This is why early-night sleep loss (missing cycles 1-2) costs you deep sleep, while late-night loss (missing cycles 4-6) costs you REM.
Stage Distribution by Chronotype
Lions: Get into deep sleep fastest. Their strong sleep drive means high-quality N3 in early cycles. May get less total REM due to early waking.
Bears: Textbook distribution across all stages. Most balanced sleep architecture.
Wolves: Proportionally more REM (correlated with creativity). May have slightly less N3 if sleep-deprived from early alarms.
Dolphins: Reduced N3 and fragmented cycles. More time in N1/N2, with frequent stage transitions (micro-arousals).

- βWaking during N1 or N2 feels easy and natural
- βSetting alarms in 90-min multiples from sleep onset increases chances of waking in light sleep

- βAging naturally reduces N3 β not pathological, but does reduce recovery capacity
