What is sleep efficiency?
Sleep efficiency is the percentage of time you actually sleep while in bed. It's calculated as (total sleep time ÷ total time in bed) × 100. A healthy score is 85-95%. Below 85% indicates you're spending too much time awake in bed (falling asleep, waking during the night, or lying awake in the morning). Above 95% may indicate sleep deprivation. This metric matters more than total sleep time for diagnosing sleep problems.
Sleep efficiency is the most underrated metric in sleep science — and possibly more important than total hours.
The Formula
Sleep Efficiency = (Time Asleep ÷ Time in Bed) × 100
Example: - Get in bed: 10:30 PM - Fall asleep: 10:50 PM (20 min to fall asleep) - Wake during night: 15 minutes total - Wake for day: 6:30 AM - Get out of bed: 6:45 AM
Total time in bed: 8 hours 15 minutes (495 min) Total time asleep: 495 - 20 - 15 - 15 = 445 min (7h 25m) Sleep efficiency: 445/495 = 89.9%
What the Numbers Mean

Why It Matters More Than Hours
Scenario A: 9 hours in bed, 6 hours asleep (67% efficiency) Scenario B: 7 hours in bed, 6.5 hours asleep (93% efficiency)
Person B likely feels MORE rested despite less time in bed because: - Consolidated sleep produces deeper NREM stages - Fragmented sleep resets sleep cycles (losing deep sleep) - Time awake in bed creates anxiety associations (bed = frustration) - Higher sleep pressure = more efficient architecture
The CBT-I Connection
Cognitive Behavioral Therapy for Insomnia (the gold-standard insomnia treatment) is primarily about IMPROVING sleep efficiency:
Sleep Restriction Therapy: 1. Calculate your actual sleep time (say, 5.5 hours) 2. Only allow that much time in bed (e.g., 12:30 AM - 6:00 AM) 3. This builds sleep pressure and consolidates sleep 4. As efficiency hits 85%+, gradually extend time in bed by 15 min 5. Repeat until reaching target hours with maintained efficiency
This works because the problem for most insomniacs isn't inability to sleep — it's spending too much time in bed trying to sleep.
Common Efficiency Killers
### 1. Going to Bed Too Early - Lying in bed not sleepy, watching the clock - Creates frustration → arousal → harder to sleep - Fix: only go to bed when genuinely sleepy (not just tired)
### 2. Staying in Bed After Waking - Scrolling phone, dozing, "resting" - Weakens bed-sleep association - Fix: get up within 10 minutes of waking
### 3. Long Sleep Onset Latency - Taking 30+ minutes to fall asleep regularly - Indicates either too early bedtime or excessive arousal - Fix: shift bedtime later OR develop wind-down routine
### 4. Frequent Night Wakings - Normal: 1-2 brief awakenings (often not remembered) - Problematic: 3+ awakenings or any lasting >20 minutes - Fix: address root cause (pain, apnea, anxiety, noise, temperature)
Chronotype and Sleep Efficiency
Lions: Naturally high efficiency. Strong sleep drive from early waking + consistent timing. Risk: going to bed TOO early on weekends (reducing efficiency by adding time in bed without matching sleep need).
Bears: Average efficiency when schedule is consistent. Drops significantly with irregular weekend timing (social jet lag creates Sunday night insomnia → low efficiency).
Wolves: Often POOR efficiency when forced into conventional schedules. Lying in bed at 10 PM with low sleep drive = 30+ minute onset. Their efficiency dramatically improves when allowed their natural late schedule.
Dolphins: Chronically low efficiency (often 65-80%). Multiple night wakings, racing thoughts at onset, early morning arousal. Most benefit from sleep restriction therapy + relaxation training.
Tracking Sleep Efficiency
Sleep diary (most accurate for efficiency): - Record: time in bed, estimated time to fall asleep, night wakings, final wake time, time out of bed - Calculate weekly average (single nights vary too much) - Look for trends over 2-4 weeks
Wearables (good for trends, less accurate for exact numbers): - Overestimate sleep time (classify motionless waking as sleep) - Underestimate awakenings (miss brief arousals) - Best used for: week-over-week comparison, not absolute numbers - Oura, Whoop, Apple Watch all report efficiency
Improving Sleep Efficiency
Immediate actions: 1. Match time in bed to actual sleep time (don't pad with extra hours) 2. Get up if awake >15 minutes (stimulus control) 3. No screens in bed (bed = sleep only) 4. Fixed wake time regardless of sleep quality
Within 2 weeks: - Efficiency typically improves 10-15% with consistent timing alone - Sleep drive builds naturally when you stop oversleeping - Bed becomes associated with sleep rather than frustration
